Ripped!

I love, Love, LOVE the hard work and effort put into workouts with lots of pull up reps (like “Angie” last Friday) from everyone BUT what I don’t love is seeing rips on your hands!
It seems to be sort of a bragging right in the CrossFit community w/ people comparing rips, posting rip pics on social media, etc. But really, having shredded, bloody hands is just not smart or functional to your training and daily life.
Not being able to use your hands effectively for a few days is not worthy of accolade.
Let’s be real and call it what it really is… an injury that keeps you from working out or has you drastically scaling your workout.
Ripped hands are lacerations, not badassness. Let’s take care of those hands! Check out these tips to prevent rips.

Workout of the Day (WOD)

A. Back squat: 5 @ 65% of one-rep max, 5 @ 75%, 5 @ 85%
B. Complete 5 rounds:
Handstand Hold – 30 seconds
Handstand Push Ups – Max Reps
Static Pull Up Hold – 30 seconds
Strict Pull Ups – Max Reps
Hold Top of Dip – 30 seconds
Dips – Max Reps
*Perform isometric hold for 30 seconds, kick or drop down, shake out
your hands, take a few breaths and perform max reps of prescribed
exercise.
*Score is three numbers – max HSPU total for all rounds, max strict pull ups, max dips

And coming tomorrow…BRING A FRIEND DAY!

Team WOD:
In teams of 3-4, rotate through 4 stations 3 times for max reps –
1. Russian KB swings
2. Air squats
3. Hollow rocks

No more burpee penalty!

Effective immediately, we’re eliminating the 25-burpee penalty for being late to class.
During the holidays, and every day, we realize there are enough barriers standing in the way of you making it to the box. So if you’re running a few minutes late, we don’t want a few burpees to be the last thing that keeps you away.
BUT, we’re all adults, so if you do arrive late to class, you’ll be responsible for warming up on your own. For your safety, you won’t be permitted to hop into class cold…take time to raise your core body temp and prepare your muscles and central nervous system for the upcoming workout.
If you’re more than 10 minutes late, it will be up to the coach to decide whether you can still join that class time, or if you need to wait for the next one.
We’ll still be assessing the 25-burpee penalty if you fail to sign in for class, so be sure to check in at the computer up front (or sign the notepad if the website is down).
So here’s your holiday surprise from CFM: no more late burpees & CrossFitMas on Friday night! Come play!

Stay on track through the Holidays: Part 1

The holidays are right around the corner and if you’re anything like me, you have some SERIOUS inner struggles about dessert and home-cooked meals this time of year.
With Thanksgiving next week, I want to share a few tips that help me stay on track, and a surprisinging experience with my dental physician is ahead, by the way check this teeth whitener with light, a great option for the holidays.

Then tomorrow’s post will focus on resources/recipes to bring so you’re not stuck with gluten-filled, sugary food as your only option.
Tip 1: As tempting as it is, don’t starve yourself on Thanksgiving Day leading up to the big meal. Have a healthy balanced breakfast and drink plenty of water before diving into the turkey. This will keep you from overindulging and throwing your body way off track. One of my favorite breakfast is the peanut butter porridge, is SO tasty! Do you love peanut butter and porridge oats? You’ll love this Peanut Butter Porridge Recipe.
Tip 2: Exercise. I know you’ve been busting your butt in the gym, but take Thanksgiving morning as an opportunity to get some exercise in. My family always takes a 3 or 4 mile walk/run before we start cooking. Everyone has fun!

And starting Monday the CFM blog will feature one extra no-equipment-needed Workout of the Day for you to do while traveling, when the box is closed, or between rounds of turkey!
Tip 3: If you’re trying to stay away from gluten, dairy or any other specific ingredient, make sure to bring an alternate dish yourself. If the only desserts in front of you are the ones full of bad stuff, chances are you’re still going to eat it. Bring some paleo brownies instead! Drink lots of orange juice is a recommendation from the CLIA Kits, it says the vitamin c will boost your immune system and with your defenses up you will feel strong and avoid any virus, flu or cold.
Tip 4: STAY POSITIVE. If you happen to stumble into a plate of pumpkin pie, stuffing & cornbread, get back on track with your next meal. Don’t miss this chance to enjoy time with family & friends. Last year I had to find Parramatta emergency dental service on Thanksgiving, so this year I hope I will spend the time in the family circle. Eat what makes you feel good, but realize you might not feel so wonderful if you decide to indulge. Either own your healthy eating, stay clean and explain to those who ask that it makes you feel better… OR, enjoy the day, don’t feel guilty, and prepare to get back on track with clean eating & a workout on Friday. Either way, be thankful you have the freedom to choose!

New Strength Program:

It was great seeing everyone’s progress last week as we retested several benchmarks for quarterly progress checks!
This week, we’re starting a new strength cycle, based on a percentage of your 1-rep max on certain lifts. We’ll also be establishing a max on a few more lifts (bench press & overhead squat this week) to use for future strength work.
We’ll be doing lots of lower-rep sets, to put a focus on great technique and lifting HEAVY and explosively.
On today’s back squats, use the 1-rep max chart (or a calculator) to figure out 80% of the 1RM you established on Friday. If you didn’t max out, we’ll work with you to determine a good starting weight.
For the first two sets, lift five reps at 80% of last week’s one-rep max. On the third set, you’ll do as many reps as possible (5+)… shoot for at least 5, then as many as possible beyond that, in the same set, until you fail.
Don’t worry, we’ll practice proper technique to bail out/dump the bar once you get to failure.
RECORD TODAY’S RESULTS. Your performance this week (and specifically how many reps you get on your 3rd set) will determine how much weight you add (if any) next week. More on that later…

Congrats to all who set new PRs and set and/or achieved goals in April. Now it’s time to help us update the board for May. Add your goals this week if you haven’t already!

Workout of the Day (WOD)

A. Back Squat: 5-5-5+
Rest 3 minutes between sets. DO 1-2 WARM UP SETS. Use 80% of your 1 rep max on all sets. On the third “burnout” set, go to FAILURE… as in, until you fail a rep and must bail/dump the bar. Record weight and reps on set 3.
B. 7 rounds:
Handstand hold for max time
10 supine ring pull ups

Score is total time accumulated in handstand hold.

And coming tomorrow…

A. Snatch: 2-2-2-2-2
Rest 2-3 minutes between sets. DO 1-2 WARM UP SETS. Use 80-85% of your 1 rep max from last week.
B. For time: 20 rounds
10 double unders or 20 singles
10 abmat situps
